Os exercícios que podem te ajudar a ter ossos mais fortes

Quase todo mundo sabe que a prática de exercício físico faz bem ao coração, aos pulmões e ao cérebro. Mas há uma parte do nosso corpo que costuma ser esquecida: os ossos.

Os médicos do programa da BBC Trust me, I’m a Doctor, decidiram explorar esse tema e realizaram um experimento revelador.

À medida que envelhecemos, nossos ossos se tornam menos densos, o que em última análise pode torná-los mais fracos e mais sujeitos a fraturas.

A partir dos 35 anos, perdemos aproximadamente 0,5% da massa óssea por ano. Isso se acelera quando as mulheres chegam à menopausa e, no caso dos homens, após os 50 anos.

Embora se saiba que o cálcio e a vitamina D são essenciais à saúde óssea, estudos mostram que os exercícios podem retardar, ou até mesmo reverter, o declínio da resistência óssea com a idade.

Acredita-se que a atividade física ajuda a manter nossos ossos fortes, ao colocá-los sob tensão e submetê-los a solavancos e golpes.

Crê-se que cada sacudidela envie sinais às células ósseas que as ativam para voltar a crescer mais fortes. O osso também responde diretamente ao músculo local, que, se bem desenvolvido, oferece benefícios adicionais para a formação óssea.

Mas qual é o melhor tipo de exercício para fortalecer os ossos?

O experimento

Para descobrir, fizemos uma parceria com a médica Karen Hind, especialista em saúde óssea da Leeds Beckett University, no Reino Unido, para conduzir um experimento em que foram recrutados atletas de elite de ambos os sexos, incluindo medalhistas olímpicos, de três esportes diferentes: ginástica, ciclismo e críquete (chamado por alguns de ancestral ou primo do beisebol).

Estudar esses atletas de elite nos permitiu caracterizar claramente a densidade óssea que pode derivar de movimentos específicos envolvidos em diferentes tipos de exercícios.

Isso nos deu uma indicação de que tipos de atividade física podem beneficiar a resistência óssea na população em geral e podem, portanto, ajudar a prevenir fraturas no futuro.

Cada grupo foi analisado a partir de exames de densitometria óssea por DEXA, método que permite a obtenção de imagens do interior do corpo com uma dose muito pequena de radiação.

Essa tecnologia foi usada para medir a densidade óssea dos quadris e da coluna vertebral dos atletas, duas áreas delicadas e comumente problemáticas, que sofrem fraturas em pessoas mais velhas.

Os resultados foram comparados com a densidade óssea média de pessoas da mesma idade e sexo dos participantes do experimento.

As conclusões

Embora se esperasse que os ginastas tivessem ossos mais fortes do que a média, os resultados dos ciclistas e jogadores de críquete foram surpreendentes.

Os ciclistas tinham ossos menos densos na coluna e nos quadris do que a média, e os jogadores de críquete tinham os ossos mais densos dos três grupos analisados.

Esses resultados sugerem que o tipo de atividade praticada pode ser responsável pelas diferenças que observamos.

Os ginastas sofrem impactos repetidos ao saltar e aterrissar, o que pode resultar no fortalecimento dos ossos.

O peso dos ciclistas é sustentado por suas bicicletas, portanto, pode ser que não exerçam pressão suficiente sobre os ossos para fortalecê-los, principalmente na região da coluna lombar.

Embora o ciclismo seja uma boa maneira de melhorar seu condicionamento físico e saúde cardiovascular, nossos testes indicam que não é tão bom para os ossos.

Os jogadores de críquete apresentaram o resultado mais surpreendente — eles mostraram ter os ossos mais densos do experimento.

Embora haja uma percepção popular de que os jogadores de críquete permanecem parados na maior parte do tempo, nossos resultados sugerem que seus breves momentos de atividade explosiva (correr, pular e girar) são benéficos para a densidade óssea.

A massa muscular também se mostrou muito bem desenvolvida nos jogadores de críquete, especialmente nos homens, e isso também se somou positivamente à densidade óssea.

Este estudo dá uma boa indicação de que tipo de exercício podemos fazer para melhorar nossa saúde óssea. É provável que atividades que envolvam saltos e giros, como dançar, sejam benéficas.

Em maio, a revista científica Harvard Health Publishing, da escola de medicina da Universidade de Harvard, nos EUA, publicou o artigo “Os melhores exercícios para seus ossos”, em que explica que é importante desafiar os músculos contra algum tipo de resistência, com o uso, por exemplo, de halteres, de faixas elásticas ou do próprio peso corporal.

Esportes que envolvem ‘giros rápidos e ações de arranque e parada’ ajudam a fortalecer os ossos

“Os exercícios de resistência, incluindo os treinamentos de força clássicos, se baseiam em contrações musculares que pressionam os ossos para estimulá-los a aumentar seu volume.”

Como o experimento do programa da BBC demonstrou, os especialistas de Harvard também observaram que “atividades de maior impacto geralmente têm um efeito mais pronunciado sobre os ossos do que exercícios de menor impacto”.

Por exemplo: “Quando você dá um salto ou bate o pé no chão a cada passada durante a corrida, você multiplica o efeito da carga da gravidade”.

E é justamente a força exercida para contrabalançar a gravidade “que estimula os ossos a ficarem mais fortes”.

Por isso, a lista de atividades também pode incluir exercícios como: escalar, subir escadas e jogar tênis ou basquete, já que você trabalha contra a gravidade — o que não acontece com a natação ou, como já vimos, com o ciclismo.

Mudanças de direção

A velocidade com que você faz os exercícios também influencia: “Correr ou fazer exercícios aeróbicos em ritmo acelerado vai fortalecer seus ossos mais do que uma caminhada ou ginástica lenta”, diz o artigo.

Mudanças de direção também são benéficas.

“Quando os pesquisadores analisaram a resistência óssea nos quadris de uma variedade de atletas, eles descobriram que aqueles que praticavam esportes como futebol e squash, que envolvem giros rápidos e ações de arranque e parada, apresentavam uma resistência óssea semelhante àqueles que praticavam esportes de alto impacto, como salto triplo e salto em altura, e todos tinham densidade óssea maior do que corredores de longa distância.”

O artigo também lembra que é importante não deixar de lado os exercícios para melhorar o equilíbrio, uma vez que embora não sejam decisivos para fortalecer os ossos, são essenciais para prevenir quedas.
